Quick log

Where you are

Phases advance on sessions completed, not weeks. Train more and you move faster.

What each session trains

Three strength sessions, one machine setup each, rotating A, B, C. Every fourth slot is the rower: intervals first time round, threshold the second. Eight slots, then it repeats with heavier weights.

The hard day

Slot four is high intensity intervals. It progresses on its own ladder, independent of the weights.

How hard, and on what

PhaseSetsLegs, pulls, arms, corePressing and shoulder
Learn24 to 5 reps left4 to 5 reps left
Build32 reps left2 reps left
Push31 rep left on the last set2 reps left, always
Peak4Last set to clean failure2 reps left, always
Deload24 reps left, same weight4 reps left

Pressing never goes to failure at any phase. Failing a squat means standing up. Failing a press with your shoulder history means a torn something. That column stays capped on purpose.

Every eighth strength session from Push onward is a deload. Same weights, two sets, stop well short. The app inserts it and tells you. Skipping it is how an aggressive ramp turns into a stall or an injury.

A step is one BL1 position, about ten percent of your body weight, or the next dumbbell. When the next dumbbell is more than a twenty-five percent jump the app holds the weight and adds reps instead.

Shoulder rules

  • No overhead pressing. Revisit only when face pulls and external rotations are painless.
  • No upright rows, no behind-the-neck pulldowns, no wide-grip flat pressing.
  • Neutral or narrow grip on everything you press, elbows at forty-five degrees.
  • Rower handle to the lower ribs, not the collarbone. No shrug at the finish.
  • Face pulls are in every session and never go near failure. They are insurance, not training.
  • Sharp, pinching, or radiating pain stops that movement for the day.

Travel: substitute by equipment, not by venue

The app does not ask where you are, it asks what you have. A hotel gym can mean two dumbbells and a treadmill or a full functional trainer, so the venue tells you almost nothing. Tick what is actually in the room and every movement resolves down a fixed ladder until it finds something you can do.

Squats go dumbbell, then leg press, then rear-foot-elevated split squat, then tempo bodyweight. Pressing goes machine, dumbbell, band, incline push-up, push-up. Rowing goes cable, dumbbell, band, and finally a row under a sturdy table. Nothing ever resolves to nothing.

Away sessions do not touch your home loads. A hotel dumbbell and your BL1 are not comparable, so recording one against the other would corrupt the progression. Away sessions advance the queue and count toward your phase, and when you get home your loads are exactly where you left them.

The bike

The Diamondback covers two different jobs, and it is worth keeping them separate.

  • As a walk replacement: 25 to 40 minutes at a conversational pace. Roughly the same recovery-day value as your 2.5 to 3 mile walk, and easier on the knees.
  • As the conditioning session: ride the same interval structure, six times one minute hard with ninety seconds easy. Do the hard minutes on a slight incline so resistance carries the intensity rather than cadence. This is a legitimate substitute for the rower, not a lesser option.

One reason not to replace all three walks: cycling is not weight-bearing, so it does not load the skeleton the way walking does. Swap two of the three and keep one on foot. Your lifting is now the larger bone stimulus anyway, so this is a minor point, but it costs nothing to get right.

Where Apple Fitness+ and follow-along videos fit

Fitness+ and channels like Juice & Toya are good at what they are good at, and it is not the same job as this app. A follow-along class cannot know that you pressed BL1 level five for three sets of ten last Wednesday, so it cannot progress you. Progressive overload requires a log, and the log is what this app is.

  • Use Fitness+ for the conditioning session. On steady weeks, a 20 to 30 minute Fitness+ Rowing class is a better experience than staring at the monitor, and the intensity target is loose enough that a class works fine. On interval weeks, run the structured protocol off the PM5 instead, where the precision matters.
  • Use Fitness+ Yoga or Mindful Cooldown on walk days. Ten to fifteen minutes. This is free recovery value and it will help the shoulder more than another lifting day would.
  • Use Juice & Toya as the replacement for a missed session, not as the plan. Their 30-minute full-body dumbbell workouts are well-made and cap out around what your rack can do. Doing one on a day you would otherwise skip entirely is a clear win. Doing one instead of Session A costs you the progression thread.
  • Do not run Fitness+ Strength classes alongside this. Not because they are bad, but because two uncoordinated strength stimuli in the same week is how a beginner with a shoulder history accumulates more fatigue than they recover from.

Getting this onto your phone

It is a web page, not an App Store app, so it never appears in your app list on its own. Two minutes of setup makes it behave like one.

Set it up once

  • Open the link in Safari on your iPhone (or Chrome on Android). You will need to be signed in to your Claude account the first time. The sign-in sticks, so you are not typing a password before every workout.
  • Tap Share, then Add to Home Screen. You get an icon that opens straight here, full screen, no browser bars.
  • Then use only that icon. Not optional, for the reason in the next box.
  • Never open this in a Private tab. Private browsing throws away all stored data the moment you close it. A session logged in Private is a session that never happened.
  • Every device keeps its own history. Phone, iPad, and laptop each store separately. Pick one as the record. Copy my data moves history between them, and pasting merges rather than overwrites.
  • A new phone starts empty. Storage belongs to the browser on that device, and it does not travel with your Apple ID. Export before you switch phones.

History

Three numbers matter: the load on each lift, the seven-day average body weight, and whether you completed the week. Everything else is decoration.

Calendar

Record a workout you did elsewhere

Apple Fitness, a class, a hike, a game of anything. It counts toward the streak and shows on the calendar. It does not move the A, B, C queue, so the session you missed is still waiting for you.

Sound

The voices are recorded, not built by your phone. A male coach reads the work. A female voice reads everything around it.

This build

If something looks wrong after an update, check this against the build I sent you. A mismatch means the browser is still serving an old copy: force-quit the app, reopen, and if it still shows the old build, open the site once in Safari with ?fresh=1 on the end of the address.

Backup and restore

Your history lives in this browser on this device only. There is no server copy. Copy it somewhere safe every few weeks, and always before you change phones.

Protein is the whole game

Lacto-ovo vegetarian, eggs and dairy in, no meat analogs. This is harder than an omnivore diet in exactly one way, and that way happens to be the way that matters most.

Protein target
140 g / day
Per eating occasion
35 g × 4
Maintenance
~2,200 kcal
Loss rate
0.5–1 lb / wk

Maintenance is a Mifflin-St Jeor estimate for your height, weight, age, and activity, not a measurement. Treat it as a starting hypothesis and let the seven-day weight average tell you whether it was right.

Five rules, no tracking

  • Anchor every meal with 30 to 40 grams of protein. Four occasions a day. This is the only number worth remembering.
  • Lean dairy first, rich dairy for flavor. Greek yogurt, low-fat cottage cheese, egg whites, and whey are protein with little else attached. Paneer and cheese are roughly half fat by calories, so they season the meal, they do not carry it. This distinction is what keeps a high-protein vegetarian diet from quietly becoming a high-calorie one.
  • Protein and vegetables first, starch last, one cupped handful of rice, roti, pasta, or tortilla per meal. Portion it, do not eliminate it.
  • No calories in liquid form, except milk taken as protein. Juice, soda, sweetened coffee, alcohol. If alcohol is in the picture, cutting it is the fastest single win available to you.
  • Weigh in every morning, read only the seven-day average. If it has not moved in two full weeks, drop one starch portion a day. Do not add cardio to fix it.

A day that hits 140

example
OccasionExampleProtein
MorningMasala omelette, two whole eggs plus three whites, with a cup of plain Greek yogurt~40 g
MiddayRajma or chana with a cup of Greek yogurt as raita, one cupped handful of rice~37 g
AfternoonWhey isolate in milk, or a cup of low-fat cottage cheese~33 g
EveningTex-Mex bowl: black beans, shredded cheese, Greek yogurt as crema, salsa, one tortilla~35 g

Working within your cuisines

Indian

Paneer tikka or bhurji, dal with a side of curd, chana or rajma, egg bhurji, plain Greek yogurt in place of regular curd everywhere. Swap regular curd for Greek yogurt as a blanket rule and you gain roughly ten grams of protein per cup for free.

Italian

Ricotta is the quiet winner here at roughly twenty-eight grams a cup. Baked ziti or stuffed shells built on ricotta and part-skim mozzarella, eggs in a frittata, parmesan on everything. Keep the pasta portion to one cupped handful and let the cheese do the work.

Tex-Mex

Black beans and pinto beans, queso fresco, eggs for migas, Greek yogurt standing in for sour cream. Bowls beat burritos, because the tortilla is where the calories hide without adding protein.

Worth saying plainly

Hitting 140 grams on lacto-ovo vegetarian without a protein powder is possible but genuinely tedious. With one it is easy. Whey and casein are dairy, not meat substitutes, so they sit inside your constraint. If you would rather not, plan on eggs, Greek yogurt, and cottage cheese appearing daily and without much variety.
